Before AND after any type of workout - be it cardio or strenghth/resistance training - it is a good idea to warm up and stretch as well as cool down and stretch.
Think of it this way: when you are working out, your muscles are being used and are being pushed to the max. (Think of your muscles as a rubber band being stretched as far as it can go.) When you suddenly stop, it's as if your muscles snap back into place. (Picture that same rubber band being let go from both sides and it is suddenly back to its original shape.) Now, if you gently stretch after your workout, you give your body a heads up that you are finished with the workout. It helps your muscles relax. (Think this time that the rubber band is slowly being released to its original shape)....same idea!

I really couldn't fully understand your question. But if you're asking that your training is perfect for you, I think it is. Your muscles need to recover for atleast 48 hours in-between workouts depending on the volume. If you train your biceps within 9-12 sets from any form of curls, you have to let it rest for up to 5 days. 5-6 sets is pretty optimal for a 2 day a week workouts. About your cardio, you don't have to feel sore. Cardio are just meant to keep your heart rate up and burn fat.
