Drink as much water as you can. The amt you need varies with temp. Most ppl need a min of 3- 4 liters a day. And then if your active, especially with XC you need even more water than that. Seriously, when your dehydrated you cant perform at your best. And also if you drink caffienated beverages make sure you balance it out with a little more water. I find that drinking 1-2 glasses of extra water a couple hours before a meet or practice really helps me.

Simple.
You are hydrated when your urine is clear and you wake up one to two times a night to urinate.

depends on how hard you run. When you feel dehydrated take a swig.
