You have to rotate, all the power is in the hips, punch through your target not at it. Push ups and pull ups are great the stronger the back and arms the more powerful you punches will be, if you look at boxers even the overweight ones have a v shaped back, also the pulling back of the punch after it is thrown is almost important as the punch itself pull back quickly it makes it hurt more and is important for recovery and defense. You dont have to be big to throw a hard punch bruce lee weighed 132 but he knew how to put all 132 pounds and then some in his punches, and alot of it is speed throw a baseball at someone at 50mph and throw that same ball at someone at 80mph guess which one hurts more, also the area you hurt is crucial the key areas are groin, throat, nose, eyes, chin etc. good luck.

Lift weights. I know you prefer "old school" things like push ups, but just try working out with weights 3 times a week for a month. You will be amazed how much stronger you are. This strength will help you in any athletic endeavor, including throwing punches. Buy a book on basic weight training (or get one from the library) and have at it. Don't worry, you won't get big and bulky unless you really train like a body builder. Also, it won't slow you down at all. This is a myth that has been busted for at least 30 years. Today all professional athletes lift weights, even in sports where speed is essential.

As for fighting by defense, that is not a realistic approach to martial arts or self defense in my opinion.

Body building normally builds what is called slow muscle. This is the raw lighting power muscle.

For fighting you also need quick muscle.

Which means some change to your routine. Take up some boxing exercises or a martial art. Technique can give your punches more power than muscle.

It is not so complicated. The fittest people tend to have total workout programmes (runners also work on upper body strength for balance).

aikido is all defense however some are skeptical about its practicality in a real fight.

any art is gonna teach you defense and whether you are a offensive fighter or a defensive is your own preference.

for example in boxing, some people are really aggressive and offensive fighters(sluggers) while others are more defensive fighters(counter strikers).
