Provided that you are at least 17 - 18 years old and in perfect health (no injuries, et cetera), do this:

train 2 - 3x a week (at most), doing only the big compound movements -- squats, deadlifts, bench presses (or dips), barbell rows (or chinups), and some abdominal exercise. Work hard, keep sets low but keep the intensity high and the weight heavy.

Try this:

Squats, 20 reps, 1 set
Stiff-Legged Deadlifts, 15 reps, 1 set
Barbell Bench Press, 10 reps, 2 sets
Barbell Rows, 10 reps, 2 sets
Crunches, 20 - 30 reps, 2 sets

Start this program 2x a week, using 70% or less of your maximum poundage on each exercise (so, if you can barely do 10 reps of presses with 180 lbs, start with 70% of that), and add 2 1/2 to 5 lbs each workout.

The key to gaining strength and muscle is being able to do more (not more sets, but more reps or pressing more weight) at each workout. If you do this, plus you eat A TON of food each day (and not junk food -- good food), you will gain weight. That doesn't mean you'll get huge -- you will get as big as your genetics will allow you to.

The biggest reason most people don't get big is because: they overtrain; they waste their time on isolation movements; they don't train hard enough; they don't eat enough.

All i can say is get the biggest weight you can lift and do sets of 200 every night..................im 13 and i lift 30 pounds with each arm and im musculer for my age
