For the states, learn the song "Fifty nifty United States".
My wife used to be a music teacher and taught
this to her students and most of them could
recite the states in alphabetical order.
For the capitals, try making up a song.

Making a song, I learned all my states and capitols from a song in second grade which i know til this day.
