find daily calorie intake calculator on the net, enter all your stats and it will tell you how many calories you need a day to maintain, take off 300-400cal off that number and thats how much you need to lose.
eat 5-6 small meals a day (eat every 2-3 hours - it optimizes your metabolism)
5-8 servings of fruit and veggies a day
8 glasses of water
have complex carbs for breakfast - they give you energy
have protein (lean meat, legumes etc) for dinner - repairs muscle
cardio exercise 4-6 times a week for 30-50min (ideally 45min because the first 20-30min body burns carbs and only then starts burning fat), light weight training (more muscle=faster metabolism)
dont consume foods that are made of white flour (white bread, cakes, pasta etc.), sugar loaded foods (cookies, icecream, candy etc) and nothing fried, oily.
ofcourse you can spoil yourself once in a while with a little treat:)

I swear by the calorie diet. You can eat anything you want with in 1500 calories. The only thing you can eat outside of this diet is fruit. You can have all the fruit you can handle. It works and its so effective. You also must understand that quitting smoking is part mental part addiction. You can kick the addiction but you must find out and conquer the mental aspect of it. Find out why you smoke. When i did i was able to quit cold turkey. It sucked but it worked. The reason why i smoked was because I was simply bored. I had nothing to do. So when i wanted to smoke I just did something else to pre-occupy my time in place of smoking. I ate and that didn't do me good at all. All i did was replace one bad habit with another so then i did the 1500 calorie diet and presto I lost twenty lbs. in two weeks with exercise. I hope this works for you as it did for me. Good Luck!

AVOID food that contains hydrogenated oils (fried fast foods), high-fructose corn syrup (most sodas, etc), and enriched flour . America is the only country that has these ingredients which are literally fattening the people. All other countries have banned these products from their food. I personally eat organic food, which is just food without these ingredients and organic food is grown/processed without chemicals and artificial ingredients. If you want more info, all u have to do is type in hydrogenated oil or high fructose corn syrup in google and loads of information will come up.
