Both fast would work on speed try 1-2 minute intervals and run real fast. On opposite days run 5 miles. It will build up your endurance and speed.

its better to start a short distance then keep increasing the distance each day or every 2 days, or so. the most important thing is to build up endurance, so if youre planning on running a marathon or something, you'll be able to handle it for a long time

keeping apaced jg is the best sprinting will help if thats what you are trying to improve. A paced long 5 mile jog is ALWAYS good

you can try both just jog 2-3 miles to warm up. then sprint as much as you can until you get tired. Drinking powerade or gaterade before you run. it helped me once when I was running cross country
