Seriously, there really is nothing you can do in the space of a week that will improve your physical condition. Building strength and training the cardiovascular system takes much longer than that.

Among endurance athletes (my specialty), its commonly held that the workout you do today brings benefits 2 weeks from now.

In fact I start ramping down workouts a month in advance of big races so I'll have fresh legs.

A good time would be around 60-68 seconds. However, I do have some good workouts for you! One option is just 7 300s at practice. Run each 300 in about 50 seconds, walk the 100 back to the start, and then go again. You can have a short water break after 5 or so. Another option is over/unders. Run a 300, then 500, then 300, then 500. You know, under then over.
