Every other day you should jog for about two miles without trying to go fast. Then on the weekend, as in once a week, walk a quarter mile then run a quarter mile, alternating, for your two miles. Mostly you need to get your heart in shape.
You should not be running full blast until you're in better shape; almost all injuries come from excessive speed. Remember to rest the day before your event so you'll have plenty of power.

practice, practice, practice.

get out there and do 2-3 miles every day, with a longer run on weekends.
cross train with swimming or biking 2 days a week.

for a 30 minute run you would break it down as follows
Jog 4 mins: run as fast as you can for 1
when that gets easy
Jog 3 Mins: run as fast as you can for 2
when that gets easy
Jog 2 MIns: run as fast as you can for 1
when that gets easy
jog for 1 min: run as fast as you can for 1
