The key to building rock-solid biceps is to target both the long and short heads of the muscle group in your training program. The long head is located on the outer part of the arm, while the short head is located on the inside of the arm. While both heads work together, there are some exercises that target one head more than the other.

To develop the long head of the biceps, do preacher curls with a narrow grip. For the short head, do incline dumbell curls. Then to top off your biceps workout, select an exercise that will throw maximum stress on both heads. Standing barbell curls with a shoulder-width grip is an awesome exercise for blasting the entire biceps when done correctly. (Tip: To isolate the biceps and avoid swinging when doing barbell curls, keep your elbows tight against your sides and contract your glutes, abs, and back muscles as you lift and lower the bar.) Use the following set and rep scheme and be sure to use a weight you'll struggle with during the last few reps of each set:

you will get peaked biceps by getting a full contraction on this muscle and doing a variety of different exercises such as curles,
with the straight and zee bars. you should be doing biceps after your back workout so their already warmed up.
