I need things I can do one my own. I have no insurance and the pain isn't that bad.

Where a tensor bandage, that is what I have to do for mine. It causes pressure to help out with the pain. Try one that fits over your knee as opposed to the wrap around they work a lot better. Also when the pain hits take advil, it is an anti infammitory so it will help with the pain as well. Good luck to you.

2nd read a book called The Trigger Point Therapy Workbook by Davies. Teaches how to deal with muscles, pain and referred pain.

1st start rubbing (down the length of) your quads (the muscles in the upper leg) you will find knots (trigger points) that are sore. Those spots are the ones you want to rub 6-12 times per session, 6 sessions per day.
