I find it best to stretch between each set (if you're doing weights - machines or free weights)
Don't forget your carbs before and protein after your training

Yes it is vital to start with a warm - up for at least 5 to 15 min. after the warm up do some stretches. Start at the neck and go down the body ending with calf stretches. Now you are less likely to pull a muscle and they are ready for a work out. Likewise after exercise you need to cool your body down so once again stretch your muscles which again will help the lactic acid to disperse out of the muscles into the bloodstream and out the body. Lactic acid is the cause of muscle soreness after a workout.

As a rule, yes, on both accounts. Stretching before helps to loosen you up, and warms up your muscles, hopefully preventing cramping and injury. Stretching after helps increase flexibility. If you do this, note how much more flexible you are after you've been working out. I have a hard time touching my toes before my weekly bball game, but afterwords I have no problem getting my hands on the floor.

It's recommended that you not do heavy stretching before you work out because your muscles are not warmed up and it can cause injury. Gets your heart rate up and get your arms and legs moving but save the heavy stretching for after your workout.
