Use a heart rate monitor and work your heart rate. between 70% and 85% of your maximum heart rate is were you want to be at. you can work this out by taking your age from 220 and multiplying this by 0.7 +0.85 and this will give you the heart rate to work at. eg, if your 28 it would be 220-28=192 192x0.7=134 192x0.85=163 so if you develop your workouts around this principal and keep your heart rate between the figures you get you WILL get fit!

I spent nearly eighteen months using a treadmill for an ultra distance event and only on the very odd occasion did I go above 5 (yes five) miles an hour (sorry its not in kilometres but that what the machines reads). I altered the incline so as to walk up hill at random times, the constant was 4 miles an hour. Yes I completed 132 and a 'half' (I remember every second of that last mile - think I was hallucinating). This was combined with road walking, live in Scotland so the weather can be inclement sometimes. Good tip take a break after every four hours. You don't need to be fast just consistent, and having a goal helps.

Working at around 75 % of your max heart rate is suitable for improving aerobic fitness. Determine your max heart rate by subtracting your age from 220 (eg. 30 year old = 220 - 30 = 190 beats per min), then multiply this by 0.75. Work at this heart rate for at least 20 mins, 3 times a week.

Many different levels are best, something that will get you heart rate up and down, try walking on a low level (not too low, just low enough not to run!) for 1 minute, The run flat out on a high level for 3 minutes. Keep repeating for as long as your workout time allows!
