Pre - something with good carbs (bagels, crackers, toast, fruit, dried fruit) but easily digestible
Post - a combination of carbs and protein - research has shown actually that chocolate milk is a great post-workout recovery drink (good balance of carbs and protein)

pre- something like bananas about 30 mins before or rice/pasta about 45 mins before.
After.. protein shake or protein bar or meat with something really sweet to get that glucose back into your body.
