Well don't fret, you have the benefit of muscle memory!!! All you need to do is start a power walking routine at least 4 days a week and you will look as good as you did in high school before you know it.
Make sure you achieve your THR for at least 20 minutes to get the maximum aerobic workout!!! Aerobic exercise is the only way to lose that fat, trust me I know. To determine your THR visit this site:

You are looking to tone up the gluteus maximus (your butt), and your semitendinosus (muscle at the back of the thigh), but your hips seem to grind when you do squats. It sounds like the years of track and field have worn away at the intercatelated disks in your pelvis. Those are what keep the bones of joints from grinding and eventually causing artherites.
Here is my suggestion. go to your bedroom, and stand next to your bed (facing the bed). Get on your knees facing the bed like you were going to say your prayers before sleeping, but this time put your tummy on the bed. Now you should be laying on the bed, with your legs hanging off to the floor. Now lift your legs up into the air, then bring them to the floor. reps are the important thing, not weight. Reps will TONE muscle, but not build it too big. If you WANT to build some muscle though, I would suggest buying some ankle/ wrist weights. five or ten lbs should be enough. if the weight still doesnt seem enough then straighten your legs out and while keeping your stomach on the bed, lift your legs that way. This will change the fulcrum of your hips making it much harder to lift your legs, and working the muscles you want, while keeping the weight off of your pelvis.

Heres a few exercises that should definitely help if done right
Walking lunges are awesome for the back of your legs, something called a "front brige" works the legs and bum. basically, you lay on your back, shoulders and upper back on the floor, lifting your pelvis up and bending your knees, lets say at about a 30-35 degree angle....lefting one leg, still bent, off the floor about 3 to four inches off the ground really works, about 10-12 reps of that...and go slowly! ( the same for the other leg) going fast doesnt do much for you. then maybe try extending your leg out in the same postion and lifting your entire leg up and down, without touching the ground. I'd do that for about the same amount of time, 10-12 reps.
The " sitting V" postion also helps...but thats more abs.

i recommend pilates. sounds like you need to strengthen those smaller muscles that support the bigger ones, and also the core of your body-- your skeletal system. doesnt' sound good that you are having grinding in your hips.
try the pilates because it is low impact and fun. it also gives fast results. after the first time you do it you will feel taller and leaner, and there are good bum and thigh routines.
i recommend the windsor pilates. you can buy it in a lot of places and do it at home after the treadmill or as a great stretch/workout before the treadmill.

I used to play soccer, and I know what you are going through-- you need to start practicing yoga and pilates. Start developing resistance training that causes your leg to utilize force to get ist burn. If you do leg lifts with weights on your calf, you should she see a change within 3 months. If done everyday.
