Do an internet search for "Couch Potato to 5K plan" I did this and it helped a lot. Some people say it's bad because you start off by alternating a lot between running and walking, apparently that can make building endurance harder. I on the other hand went from being able to run about 15 feet before I wanted to die, to almost 2 miles (and I'm improving everyday). Good Luck.

The best method to being a good cross country runner is to out-train everyone else in the summer. During the season, you can only go as high as your training takes you. It's not a sport about talent, it's a sport about who wants it more and is willing to put in the time and effort and miles in the summer heat to be the best in the fall. I know that probably doesn't help you this year, but remember it for next.

A lot of practice running ... but start out easy and work your way up to it ... 3 - 4 klms isn't a huge run .... 20 - 30 is a little more demanding ...
I started out doing 1 klm and increased it by a klm each day ... by the end of the week ... I was footsore and 28klm from home :(

Nordic Walking is a good way, it's those walking sticks people use at a fast walking pace.
