Load up on lots of carbs and protein. Medium to high weights and 8 to 10 reps for sets of 4. Monday legs and calf's Wednesday chest and back {dead lifting is a good mass builder} Friday arms and shoulders. P.S always warm up first

limit your cardio because it will cause you to form lean slender muscle and you dont want that. On all three days focus mainly on your core. . .thats your abs and chest. this is like the power house for the rest of the muscle groups. On one day try your legs and bootie the next do upper body and the last do cardio. Dont do cardio on any of the other days. The absolute best thing to do is eat a lot of protein with limited fat. Also carbs suprisingly help build muscle too so dont go without the carbs in limitation. I hope I could help.

I would suggest working on certain regions on any single day. For example work on your upper body on monday such as biceps, triceps and deltoids, or bench presses. Then on Weds work on your lower body. Then rotate to upper body again on friday. This way, the next week you can focus on lower body on monday and friday and your upper body on weds. This way it will balance out and you'll bulk up eventually.
