Light weight with medium, 8 to 12, repetitions. Don't look at what others are lifting. Do what makes you feel like you are getting resistance and working your muscles. Go to a gym and hire a trainer for a week and get a routine.

Don't lift a lot of weight, but lift a lot of reps. For instance, if you're capable of benching 250 lbs - that's great, but you're going to hurt yourself.

Try benching 115 lbs. 25 x 3 - that's three sets of 25 reps. You'll increase your stamina, and you'll tone up!

Do the same with dumbells and curling - don't use the barbells, use dumbells - isolation of the muscles will help with strength and control of muscles. Lift 20 lb. dumbells 25 x 3 - that's three sets of 25 reps.

This will help a bunch.

Also, don't lift weights with your legs. Walk, or get on an eliptical machine and work your legs that way.

Less weight than you used to, enough so that you feel a bit of a strain but not too much. Lifting weights actually helps to strengthen bones and increase longevity........so does biking--it helps with the insides very much. Mix the two!

Also taking glutamine helps with those after work-out pains. good luck!
