For strength AND muscle, your going to have to train and eat properly.

Your going to have to lift HEAVY weights and increase the intensity nearly every workout. You will not bulk up simply because you don't have enough testosterone in your body.

And make sure to work every muscle in your upper body, not just your chest. Here is a simple plan.

Mon: Chest and Triceps
Tues: Back and Biceps
Wed: Shoulders and lower back and abs
Thurs: Cardio

You need to take in at least 1gram of protein per pound of lean body weight.

free wieght exercises that allow independent movement for each hand.

example:

Dumbell bench over bar bench press.

Pull-ups are awesome for upper body strength.

lay flat, lift your legs six inches off the ground and draw your knees to your chest as you do crunches. Keep your arms at your side or on your lower abs and not behind your head.

rowing is very good for your back.

squats are great for trunk strength (back and stomach) as well as legs.

Several. Do pushups, moderate weight lifts, bench presses, and swimming. Make sure that before and after you stretch out.

most gyms have a chest machine... or bench press or push ups work..... also shoulder press.... thats where you pick up weights and simply thrust them over your head with full extension..
