Protein, such as red meat, chicken (baked or boiled), tuna fish, steak.......The catch is when you exercise you are building muscle which is protein. So you eat protein to get the building blocks of protein to add unto your growing muscles. Protien gives you stamina because it burns slowly in the hydrochloric acid of the stomach....so your body feeds on it more slowly.
A carb with the protein will be useful because they break down quickly in the body as simple sugar. This sugar converts in the body to ATP, which is a process that yields energy.
Carbs only make you fat when you eat them and sit, or eat them and sleep. So while you are playing sports you are burning them right off and they have no chance of being stored in your glycogen storages which can convert to food for adipose tissues......otherwise known as FAT.
Keep it movin'!!

Carbs about 2-5 hours before your workout to store for energy, and lots and lots of water will help you stay hydrated thoughout your workout.
Right before... a protien bar or fruit. Anything with refined sugar will give you an energy boost without letting your gluclose levels crash.
