As for the free throws, I'd suggest that you do them after a vigorous workout, especially if you are running wind sprints at the end of practice like my coach had us do. But if you're still having problems in games, you've probably got to slow it down a bit. You should have the free throw practiced to the point that technique comes without even thinking about it.

The layups are easier...you've got to remember that technique should come before speed. Sometimes it is better to pull out and set the half-court offense rather than racing to the hoop and chucking the ball at the rim with defenders all over you. Above all it could be useful to stick to proper technique when trying a layup...don't compromise technique in the name of trying to score some easy points.

I'd also suggest that when you are on the break, you look to make the easy pass for the layup rather than trying to take a wild shot at it yourself. Too often I see players do this, even in the NBA and in college. Its sad..the game shouldn't be played that way. Don't be afraid to pass the ball to someone who might have an easier path to the basket.

When you practice your layups, run fast and get up as high as you can. The closer you are to the rim, the less chance you have of missing. Or just practice the finger roll over and over again. You should know where on the back board you have to hit to make the layup. Make sure it's a soft layup; otherwise, you're just going to throw the ball off the back board. And free throws... practice your stroke over and over again until it becomes a habit. But even then, game-time situations are different because there's more pressure on the line. Keep shooting more free-throws until you can make 90%! Oh, make sure you practice shooting free-throws when you're tired too, because that's going to have an affect on your shot. Shoot until you can make them when you're tired as well.
