First let me cover nutrition...Eat to Win is still a good book in my view. Simply adhering to the food groups is beneficial.
Complex carbs (fruit) for workouts always burn clean...they don't get stored in fat cells - my players eat fruit and drink water all day during three a days.

There are a thousand and one gimmicks out there you can use for speed development.
We use plyometrics which are exercises that break down and isolate the various mechanism required for running.
We do hill sprints, steps, and sand running.
yes I know - very old school.

best of success

Try buying the small parachutes that runners use they help build the resistance up so your legs pump harder. Or cables where someone anchors themselves to you and you again are forced to pump harder. As for a way that can be done solo high stepping in pools as well as running up hills. I did that way back in the day and my speed jumped up fast. You need quick sprints up hills at top speed endurance means nothing here short fast furious bursts. This should help you when you next try doing your 40 give it a week of hard training and a week of recovery than you should defiantly see an improvement

There is an old saying that the one thing you can't coach is speed. You either physically have it or you don't. You can work out, eat right, and you might change that 4.8 of yours into a 4.75. A 4.5 you are dreaming!

good luck with that.. you might shave it down to low 4.7s but speed is mostly god given. i ran a 4.65 at the beginning of my high school career and after playing soccer basketball and running track i droped it to a 4.62. and it always seems the kids that don't try at all to improve are the fastest. which leads me to believe its god given talent. by the way the fastest kid in my state ran a 4.52. so don't get your hopes up
