considering that fact that you used to be very athletic and a knee injury made you come to a complete stop, pretty much means that you need to get up off your booty and do a lil stretch here and there. i don't know how long you are sitting or laying in one position. but you should keep your muscles active and do some stretching or something. i don't have any ideas of any type of exercise.

does it hurt when it "pops and grinds?" i mean, why does it worry you? i really don't understand why you think that something could be wrong. anyways, if you are using crutches... maybe that is what is wrong. if you can try hopping on one leg to the bathroom or kitchen instead of using crutches. good exercise.

i'm not trying to be funny. i'm just trying to help out with suggestions.

Your injured knee is forcing you to transfer weight bearing to your other leg. This shift in structure will transmit into your back. This has also effected your level of activity.

Pilates, yoga or tai chi would be something to do in the mean time, helps you restore structural balance and posture.

start exercising and doing crunches, your muscles have become weak with the inactivity.

nothing's wrong. as long as you don't have any pain, you shouldn't worry. ever hear the saying "don't fix what's not broken?"
