To run a good 400 you need to build both your endurance and speed. So mix up your workouts.
Some days run 3 - 6 miles as your workout, this should give you the endurance necessary to go all out for 400m.
Other days do speed workouts. Intervals from 200 to 800 m are good workouts. Pyramid intervals work too. Also do more classic sprint workouts.
Start a situp-pushup routine, do it every day. a good one should take you about 20 minutes at least to do. Also look into doing some weight room workouts, but remember you are doing it to run faster, not to bulk up.
Talk to your school's track coach, they should be able to give you a more specific workout plan based your current skill level and what you want to achieve.

Practice your 100's at the arc of the curve... you know the starts and finishes. Then work on pace... run 2 400s at half steam and shoot for an average time, then walk a lap to cool down. Finally run a flat out 400 striving for a best time. Repeat this several times in a day.

Depends where and how you want to compete. If it's for school (which I'm assuming it is) see if there is an athletics team you can join to train in. If not, then find 400m and start running. Alot.
