I would start with doing long distance, like a mile or two 3 times a week, but that's something you could do everyday if you are in decent shape. i would also throw in some track work if you have access, I would say maybe do 10 200s (half the track outdoors, full indoors) for the first week. And after that you can start doing 400s, 600s, or 800s on the track and go lower and higher. We used to do what we called "Russian Miles" which was an 800, 400 and 2 200s. 200s are also good for agility as well as sprinting.

Run for 30 to 60 minutes 3 x a week. that will be a good workout.

I would give you a workout but you did not specify if you need speed(100m)/ speed endurance(200/400m/hurdles) or endurance(distance).

well i did run almost every day but bike rideing is also good 4 u.
