You can try taking melatonin 15 min before you want to go to bed for two weeks. That'll help reset your sleep schedule. The important point is to take the melatonin and then actually go to bed. It won't work if you take the melatonin and then stay up for 3 hours.

Caffeine in limited amounts is OK: both napping and caffeine though generally have adverse affects on sleeping. caffeine clogs the inhibitors that send the "sleepy chemicals" to your bod same as people with depression have trouble with have their serotonin inhibitors clogged.
I have tried ambien it is a hypnotic with little or no "hangover", technically you should get 8 hours of normal sleep in five degrees or cycles lasting about 100 minutes each gradually increasing in depth until you get to REM in which you are not aware of but it is where you want to be. it means Rapid Eye Movement.
